How to do the Sweet Spot Intervals
Sweet Spot Intervals are steady cycling blocks where you hold an effort just below your threshold - the “comfortably hard” upper-end endurance zone. They train your legs and aerobic engine to sustain a strong pace without tapping into your top-end. The main work hits the quads, glutes, and hamstrings, while your calves and core help keep you stable on the bike.
Set up on your bike or indoor trainer so you can ride without reaching or rounding your back. Adjust the seat height so your knees stay slightly soft at the bottom of each pedal stroke, and place your hands on the hoods or bars with a light grip. Choose a gear or resistance level that lets you hold a steady, controlled spin without fighting the pedals.
Warm up with easy spinning, then settle into the working effort. It should feel hard but manageable - upper Zone 3/lower Zone 4 - and stay there for the whole block. Keep your cadence smooth and even; do not let the effort creep up into full threshold or race pace. Spin easy between each work block until your breathing returns to normal.
Breathe steadily from your belly and keep your shoulders relaxed rather than gripping the bars. To make this easier, shorten the work blocks, add more easy spinning between them, or lower the resistance. To make it harder, extend the work blocks, reduce recovery time, or add a slight incline or gear.

Common faults & fixes
Fault: Going out too hard and drifting into threshold. Fix: Back off until the effort feels comfortably hard and you can still breathe in a steady rhythm without straining.
Fault: Cadence drops or spikes during the block. Fix: Pick a gear that lets you keep a smooth, steady spin for the whole interval, and relax your upper body.
Fault: Tensing the shoulders and gripping the bars. Fix: Keep a light grip, drop your shoulders, and exhale fully to stay relaxed through the upper body.
