How to do the 1000m Row
The 1000m row is a conditioning effort on a rowing machine, also called an erg. You sit on a moving seat and pull a handle with both hands, using your legs, back, and arms together. It trains your quadriceps and lats the hardest, with help from your glutes, hamstrings, and mid-back. The goal is to cover 1000 meters at a pace you can hold the whole way.
Start by sitting on the seat with your feet strapped firmly into the foot pads. Grab the handle with both hands, arms straight, and shins vertical. Your torso should lean slightly forward from the hips, with a tall spine and relaxed shoulders.
Push with your legs first. Then swing your torso back to about eleven o'clock. Finally, pull the handle to the bottom of your ribs. Reverse the order on the way in: arms go forward first, then the body leans forward, then the legs bend. Repeat this rhythm smoothly until the screen reads 1000m.
Breathe out as you drive and inhale as you recover. Keep your core engaged so your low back does not do the work your legs should do. If you need an easier option, slow your stroke rate and focus on long, easy pulls. If you want more challenge, hold a faster split without letting your form fall apart.

Common faults & fixes
Fault: Yanking the handle with the arms before the legs finish pushing. Fix: Think "legs-body-arms" on every drive. Let your legs do most of the work, then add the body swing, then pull with the arms.
Fault: Rounding the back or overreaching forward to get extra length. Fix: Hinge from the hips and keep your spine neutral. Only lean as far forward as you can while staying tall.
Fault: Starting too fast and fading halfway through. Fix: Hold a steady split for the distance. A consistent pace beats a fast start and a slow finish.
