How to do the 10000m Row

The 10000m Row is a long-distance conditioning piece on a rowing machine. It trains your quadriceps and lats as the main drivers, with your glutes, hamstrings, and mid-back doing steady supporting work. Over ten thousand meters, the goal is to keep moving efficiently while managing your pace.

Set the foot straps snug over the widest part of your foot. Sit on the seat with shins roughly vertical, torso angled slightly forward at 11 o'clock, and arms straight as you grip the handle. Your heels may lift slightly at the front of the stroke; that is fine as long as you can still push through the whole foot.

Start each stroke by pressing with your legs. When your legs are nearly straight, hinge your torso back to 1 o'clock and finish the pull by drawing your hands to your lower ribs. On the way forward, reverse the order: extend your arms first, hinge your torso forward, then bend your knees and slide up to the start. Repeat that legs-body-arms on the drive and arms-body-legs on the recovery for the full distance.

Breathe in a rhythm that matches your stroke - exhale as you drive and inhale as you recover. Keep your core engaged so your low back does not round or over-arch. To make it easier, lower the damper setting or shorten the session; to make it harder, hold a faster split for each interval or the full distance. Either way, aim for a steady pace you can maintain.

Common faults & fixes

Fault: Yanking the handle with the arms before the legs finish pushing. Fix: Wait until your legs are almost straight and your torso has leaned back before you bend your elbows; think legs-body-arms on the drive.

Fault: Reaching forward and bending the knees before the hands clear the legs. Fix: Extend your arms and hinge forward first, then let your knees bend; follow the arms-body-legs order on the recovery.

Fault: Starting too fast and fading badly in the middle. Fix: Pick a split you can hold from the first stroke and settle into it; the cue is to hold a steady split for the distance.

Fault: Pulling with the low back or over-arching at the finish. Fix: Brace your core and push through your legs; drive with the legs, not the low back.
