How to do the 10000m BikeErg

The 10,000m BikeErg is a long conditioning effort on a stationary fan bike. It trains your quads and glutes as the main drivers, with help from your hamstrings and calves, while your arms and core work to push and pull the handles. The goal is steady aerobic endurance and leg stamina over the full distance.

Set the seat height so your knee keeps a slight bend at the bottom of the pedal stroke. Sit with your hips back on the seat, chest up, and hands light on the handles. Place the balls of your feet on the pedals, keep your feet fairly flat through the stroke, and set the damper where you can maintain a smooth rhythm.

Start pedaling in a relaxed circle. Push down and forward with each leg, then pull the foot back up without stomping. Once you find your rhythm, add the arm push-pull so the handles move with the opposite leg. Keep the stroke smooth and round, and aim to hold a steady pace or split for the whole distance.

Breathe with your effort - long exhale as you push - and keep your ribs down with your core gently braced. To make it easier, lower the damper or slow your cadence and build toward the full distance over time. To make it harder, raise the damper slightly or hold a faster split while keeping the same smooth stroke.

Coaching cues

  • Smooth circular stroke, add the arm push-pull
  • Hold a steady pace/split for the distance

Common faults & fixes

Fault: Stomping the pedals in a choppy up-and-down motion. Fix: Think about a smooth circular stroke - scrape the foot back at the bottom and lift the knee so tension stays on the pedals the whole way around.

Fault: Letting the arms do all the work or barely using them. Fix: Add the arm push-pull in rhythm with your legs, letting the legs drive most of the power while the handles match the opposite side.

Fault: Starting too fast and fading later on. Fix: Pick a pace or split you can hold and settle into it during the first few minutes; only speed up if it still feels sustainable.

Fault: Slouching or losing posture as you get tired. Fix: Sit tall, keep your ribs down, and brace your core gently so each push transfers cleanly through the pedals.
