HYROX Pacing Strategy by Division: How to Split the Race

Ask what pace to run the kilometres of a HYROX and you will collect a pile of other people's splits — useless to you, because the race does not care about absolute numbers. A 62-minute athlete and a 95-minute athlete both race well by the same structure at completely different speeds, and both blow up the same way when they borrow someone else's plan. So this guide builds the plan the only honest way: every effort expressed relative to your own current capacity — your fresh 5K pace, the erg splits you can actually sustain — and a structure that tells you when to spend it.

Pace off your own numbers

Two anchors define the whole plan. Your recent fresh 5K pace anchors the run targets: every kilometre target in the race sits some measured distance from that number, and if you have not run a hard 5K or equivalent test in the last couple of months, that is step one. Your sustainable erg pace anchors the SkiErg and the row: the 1,000 m split you could repeat twice with a short rest, not your one-off test split. The three-act structure

A HYROX blows up in a specific place: the back-to-back sleds at stations 2 and 3. They carry the heaviest loads in the race, they arrive while adrenaline is still making your decisions, and an athlete who reaches them with a spiked heart rate spends the next twenty minutes paying for it. The entire pace plan is built backwards from that fact, in three acts.

Act 1 is deliberately conservative, and run 1 is the discipline test: fresh legs plus a race atmosphere make any pace feel free, so the target sits clearly slower than your fresh 5K pace and it will feel insultingly easy. Hold it anyway. The sled push and pull punish arrogance harder than any other 100 metres of the race, and the smooth, sub-maximal version of both — moved in planned segments with deliberate breaths — is minutes faster over the whole race than the heroic version. You cannot win a HYROX in act 1. You can absolutely lose one there.

Act 2 is rhythm: metronome burpee broad jumps at a cadence you could hold all day, and a row at a split you could repeat back-to-back. For most athletes the row is the one seat in the race, and the correct choice is often to give back a few seconds there to protect run 6. Consistency is this act's entire job — the athletes who finish fast are the ones who refuse to bank seconds in the middle.

From run 6 onward, spend everything. The farmers carry is rarely slow, the lunges are slow for everyone, and after wall balls there is nothing left to protect — so the ceiling rises with every segment: run 6 strong, run 7 hard, run 8 on whatever remains. The structure carries its own diagnostic: if you cannot lift the pace from run 6, act 1 was too hot, no matter how controlled it felt at the time.

The pattern: the heavier your division's sleds sit relative to your strength, the colder act 1 must be, because the cost of arriving at station 2 spiked scales with the load. Doubles changes the math differently — both partners run every kilometre together and split the station work at the same loads, so stations arrive fresher and run pacing can sit closer to threshold from earlier in the race. Runner or station-strong: bias the plan

If you are a runner first, your instinct is to bank time on the early runs — the one thing the structure forbids. Your edge compounds late, when everyone else's legs are gone and yours still hold pace, so lift the run targets in acts 2 and 3, not act 1. Give the sleds a respect your ego resents, train them above race load, and accept losing a minute at stations you will win back double across the last three runs.

If you are station-strong, you exit stations composed while runners stagger — and then donate the advantage back one shuffled kilometre at a time. Your bias: push the stations you own slightly harder, except the sleds — cap that effort regardless of how manageable the weight feels — and set run targets that are modest but non-negotiable. Your race is won by refusing to walk, not by heroic station splits.

Negative-split logic

Plan the second half at equal or slightly faster effort than the first — and note that because every kilometre costs more than the one before it, a flat pace across the eight runs is already an aggressive plan. Practically: set act-1 run targets a few percent slower than your average target, act-3 targets a few percent faster, and judge the race by one observable — from run 5 onward you should be passing people steadily, without surging. If the traffic flows the other way, the plan became fiction back in kilometre 2.
