How to do the Shoulder External Rotation

The shoulder external rotation is an isolation strength exercise for one shoulder at a time. It targets the rotator cuff muscles, especially the infraspinatus and teres minor, with help from the rear deltoids. It builds control and stability around the shoulder joint.

Use a band, cable, or light dumbbell. Stand tall with your feet about hip-width apart. If you use a band or cable, hold the handle with your working arm and bend your elbow to 90 degrees. Tuck your upper arm against your ribs so your elbow stays pinned at your side. Your forearm should point forward across your body.

Keep your elbow glued to your ribs. Rotate your forearm outward, away from your stomach, until it points to the side or slightly behind you. Move only from the shoulder; do not let your elbow drift. Pause briefly, then lower back to the start with control. Repeat for higher reps on one side, then switch.

Breathe normally and keep your ribs down and shoulders relaxed throughout the set. To make it easier, use a thinner band or a lighter dumbbell and reduce your range of motion. To make it harder, slow the lowering phase or add a brief pause at the end of each rep.

Coaching cues

  • Elbow pinned at the side, rotate the forearm out
  • Slow and controlled — no shoulder shrug
  • Light resistance, higher reps

Common faults & fixes

Fault: The elbow flares out from the side during the rotation. Fix: Reset with a towel or small object squeezed between your upper arm and ribs to remind you to keep the elbow pinned at your side.

Fault: The shoulder lifts toward the ear as the arm rotates. Fix: Keep the shoulder blade down and back, and use lighter resistance so you can move slowly and controlled without shrugging.

Fault: The movement is fast or jerky with heavy resistance. Fix: Choose light resistance and focus on higher reps, moving slowly through the full range.
