How to do the Ring Muscle-Up

The ring muscle-up is an advanced gymnastic skill that combines a high pull-up with a dip on gymnastic rings. It trains the lats and chest as the main movers, with the biceps, triceps, and core working hard to control the rings and support your body.

Start by hanging directly under the rings with a false grip: the ring rests across your palm and your wrist is bent so your knuckles sit on top. Keep your arms straight, shoulders active, and your body tight in a slight hollow position. The rings should stay close to your body throughout the movement.

Initiate the pull by driving your elbows down and back. Pull the rings to your sternum, then quickly turn your hands over and roll your shoulders above the rings. From there, press out into a stable support position with your arms locked and rings turned out slightly. Lower back down under control and reset your false grip before the next rep.

Brace your core and take a breath in before you pull. Hold tight through the transition, then exhale as you press to support. To make it easier, practice strict false-grip pull-ups, ring dips, and band-assisted transitions separately. To make it harder, add a slow negative on the way down or perform multiple reps without re-gripping.

Common faults & fixes

Fault: Losing the false grip during the hang or pull. Fix: Reset after each rep, and practice hanging with the ring deep in your palm until the grip feels automatic.

Fault: Pulling the rings only to the chin instead of the sternum. Fix: Focus on driving your elbows down and back until the rings reach your chest before you initiate the turnover.

Fault: Trying to muscle through a slow transition. Fix: Use the cue fast transition: snap your wrists over and roll your shoulders forward quickly as the rings reach your sternum.

Fault: Flaring the elbows wide during the press to support. Fix: Keep your elbows close to your body and press straight up, finishing with your arms locked and shoulders stable over the rings.
