How to do the Thoracic Extension over Foam Roller

The Thoracic Extension over Foam Roller is a mobility drill where you drape your upper back over a foam roller to open up the middle part of your spine. It trains thoracic extension while also lengthening the lats, shoulders, and chest, which helps with upright rack and overhead positions.

Lie on your back with a foam roller placed across your upper back, near the bottom of your shoulder blades. Bend your knees and plant your feet flat on the floor. Cross your arms over your chest, or reach your arms overhead if you want to feel more stretch through the lats and shoulders.

Gently let your upper back sink back over the roller one small segment at a time. Roll an inch or two up or down, pause, and repeat the gentle extension. Keep the movement out of your lower back and neck; the motion should happen through the ribcage and upper-back area.

Exhale as you ease back over the roller and keep your ribs down rather than flaring them. To make it easier, support your head with your hands or use a softer roller. To make it harder, reach both arms overhead to bias the lats and work through a deeper range.

Common faults & fixes

Fault: Trying to crank the lower back into a big arch. Fix: Keep the roller between the shoulder blades and the top of the upper back, and extend over the roller segment by segment instead of bending the whole spine at once.

Fault: Flaring the ribs or holding your breath to force more range. Fix: Exhale as you extend and think ribs down so the movement comes from the thoracic spine rather than the lower back or ribcage.

Fault: Craning the neck or reaching the arms overhead too aggressively. Fix: Keep the neck neutral and only reach overhead if you can feel the stretch in the lats and shoulders without straining.
