How to do the Shoulder Rolls & Arm Circles

Shoulder Rolls & Arm Circles are a simple bodyweight mobility drill you can use during a warmup or cooldown. They move your shoulder joints through a full range of motion and train the deltoids, trapezius, and rotator cuff.

Stand tall with your feet about shoulder-width apart. Let your arms hang naturally at your sides, palms facing your body. Keep your head neutral and look straight ahead.

Start with shoulder rolls: shrug your shoulders up toward your ears, pull them back, then roll them down and around. Do 5 to 10 slow circles, then reverse direction. Next, raise your arms out to the sides and make big slow circles both forward and backward. Keep the motion smooth and controlled throughout.

Breathe in as your shoulders rise or your arms lift, and breathe out as they lower. If the full circle feels stiff, make the circles smaller or do one arm at a time. To make it harder, do the circles slower and try to reach as far as you can at the top and bottom of each circle.

Use this drill on every break between exercises, or any time you have been sitting, to reset posture and keep your shoulders feeling loose.

Common faults & fixes

Fault: Rushing through the circles. Fix: Slow down so each part of the circle is deliberate. Big slow circles both directions let your shoulders warm up properly.

Fault: Only shrugging the shoulders up instead of rolling them back and down. Fix: Follow the full path: roll your shoulders up, back, and down. Finish each rep with your shoulder blades gently pulled down and together.

Fault: Arching your lower back as your arms circle overhead. Fix: Keep your ribs down and your core lightly braced. The movement should come from your shoulders, not your spine.

Fault: Holding your breath. Fix: Match your breathing to the motion. Inhale as your shoulders or arms rise, and exhale as they lower.
