How to do the Ankle Rockers

Ankle rockers are a simple bodyweight drill that improve ankle range of motion and warm up the lower legs before squats, lunges, or running. They train your ankles to bend while your heel stays grounded, helping you move into deeper positions more comfortably.

Stand facing a wall with your feet about hip-width apart. Place both hands flat on the wall at shoulder height for light support. Step one foot back into a short split stance, and keep both heels flat on the floor with your toes pointing forward.

Bend your front knee and shift it straight forward over your front toes until you feel a gentle stretch in the front ankle or calf. Keep your front heel down the whole time. Rock back to the starting position and repeat. Do all reps on one side, then switch legs.

Breathe normally throughout the drill and keep your core gently braced so your torso does not lean. To make it easier, move your front foot closer to the wall so your knee does not travel as far. To make it harder, move your front foot farther from the wall or lower into a deeper knee bend.

Common faults & fixes

Fault: The front heel lifts off the floor as the knee moves forward. Fix: Shorten your stance or move your front foot closer to the wall until you can keep the heel down for every rep.

Fault: The knee collapses inward or outward instead of tracking over the toes. Fix: Point your toes straight ahead and guide the knee in line with your second toe on each rep.

Fault: Leaning back at the hips or rounding the shoulders to force more range. Fix: Stay tall, keep your weight over your front foot, and only move the knee as far as your ankle allows while keeping good posture.
